Prepping and Planning is needed in order to be successful in this lifestyle. Tomorrow is leg day (ugh lol) so I like write out some things I’d like to get done tht way I go in w/ a plan and if a machine or weight is in use I just move to the next workout. Swipe for my late Saturday night #homeworkout 👉🏼 . I went to work at 6:15a and planned to workout when I got off.. well I had another headache last night preventing me from any decent amount, or restful, sleep 😓 . Got home and took a nap so I could work on school work tonight📚💻 Finished that and actually felt a little energy in me so I thought about going to the gym. I really didn’t want to 🚙 there and then spend a lot of time there (I usually find more shit I want to do and am there longer than anticipated), and get home at 11..🙅🏼‍♀️ . SO, I used my awesome resistance bands with a door hinge attachment, that I bought off of amazon for like $20, and my 10lb weights and got myself a good pull day! I focused on the squeeze and mind-muscle connection since I wasn’t going as heavy as I would in the gym utilizing a cable machine. Slow and controlled!🤙🏼 . I much rather use gym equipment, but when it’s needed, these are awesome to have lying around at home so you have no excuses!☝🏼 . 1a. Lat pull downs 4x15 (my length was hard and I couldn’t extend all the way for a full range of motion while trying to maintain the resistance) 1b.SA Pull down 4x15 2a. RB bicep curl 4x12 (would have been rope curl so I motioned as if I was using the cable with rope attachment) 3a. RB Row 4x12 4a. Neutral Curl to Hammer let down 3x15 5a. SA DB row 3x15

100 DAY SQUAT CHALLENGE 👍🏼 ・・・ 100 Days of 10 min squats 🍑✨ __ From August 1st I will be doing 10mins of squats for 100 days. Yes, I’m a glutton for punishment as I’m still doing my abs challenge: #100daysof10minabs This challenge will start on the 1st of August🤸🏻‍♀️ I’ve done my research & I’ve decided to stick with the 10 min timeframe program because I truely believe doing the movements correctly is more important then smashing out a high number & not doing the best squats you can do. If it means you start off by doing 5-10 great squats in 10 mins then that is going to be 100% more beneficial then 50 bad technic squats. I hope you understand what I’m saying. You can use weights in this challenge if you desire but you don’t have too. I haven’t done a challenge like this before but I believe it will tone my legs & butt while still continuing to control my core from the abdominal challenge. Started my weekend off with a HIIT conditioning workout and some accessory work. - A big part of “dieting” is eating less food and we all know that. Another big part is cardio. I’ve been really bored with steady state lately so I’m mixing it up with soccer and different HIIT workouts. - Here’s what I did today: 5 rounds- - Jump lunges x16. Burpees x10. 180 squat jumps x20. Know why most people get hurt? They’re trying to do some crap their body isn’t prepared to do. If you don’t have the requisite strength and mobility to do a certain movement or exercise, you’re gonna get hurt 🤷‍♀️ - - This exercise, for example. This is a really deep range of motion push up, and I’m doing it for a specific purpose. There’s a movement called the lizard crawl that requires a ton of shoulder strength and mobility. I have to get super-low to the ground with a deep bend in my elbow and essentially support all of my upper body weight with one arm. - - This deep push up is a conditioning drill for the lizard crawl- it puts me in a completely different position than a regular push up. - - It also took a long time for my body to be able to do this. Lots of “boring,” slow progressions that got my shoulders healthy enough to be this deeply flexed. - - Exercise doesn’t hurt you. Dumb exercise does. People injure their knees squatting not because squatting and lunging is bad, but because there was clearly a lot of work to be done before their bodies would be prepared to be strong in that position. - - So how do you know? Well, if you feel pain, discomfort, or restriction in a movement, that’s a sign you’re doing something you’re unprepared for. This wasn’t easy because I basically tuned myself out for a long time, and I had to slowwwly start getting back to my intuition. - - I started to tap into it again when I made an effort to silence all the outside noise and began turning inward, with meditation, solo hikes, walks without headphones, workouts without headphones…. - - I stopped doing things because I “should” and focused on what I wanted. This has led me down a weird path, but I can really feel things starting to come together (at least in my head). I’m making some changes and taking a huge leap. I’m creating some things (for all of you) that I’m SO excited about, but I’m also like, whaaat? Can I actually make this happen? - - But you gotta follow the joy, you know? HAPPY FRIDAYYY!☀️ - Took a much needed THIRD rest day in a row today..(I know three days off from the gym, who am I?) With that being said, no this picture is not from today lols •• No but really, this whole week I’ve been honestly feeling so run down and actually felt like I was slowly starting to get a cold..which is the absolute worst during the summer - Sooo I gave myself some much needed rest time Wednesday & Thursday with the intent to workout this AM, but the second my alarm went off at 4:35 my body was like NOPE🙅🏼‍♀️ Also slept like crap so that definitely had a lot to do with it - Regardless, I decided to give myself that extra day to sleep in a little and rest my body..and I literally already feel a million times better - I know I’m all about pushing yourself and working hard, but sometimes these moments just pop up and that’s okay! - Something like this totally would’ve stressed me out in the past but now I know how CRUCIAL it is to listen to your body so that it can function optimally - And guess what? I look exactly the same as I did on Tuesday! Went to the gym today for the first time in far too long. The last time I posted was the day I got a concussion. After that it was Christmas, and then we got in to the cycle of winter and didn't prioritize fitness. I felt really good after today's workout. I tried the stair master, and then did a modified set of week one day one of the #bbg challenge. It was pointed out to me that if I'm taking yohimbine for my LISS cardio sessions i should be doing some HIIT right before it to "mobilize" the fat out of the cells. I don't want to hammer my legs with higher intensities so i tried a couple super sets of things that i think i can recover from before my lifting session tomorrow: chest + rear delt flys; back extension + crunch machines; torso twist. Basically did 12 rep tests, to keep intensity enough to bring my heart rate up (i didn't look at the chart at all while lifting) but not so much that it might compete strongly with my real lifting sessions. It actually felt really nice on my spine and i think i might keep at this pre cardio just as some additional recovery volume. My knees felt good throughout the cardio, i decreased the incline to 5. Intensity was mostly 4-6, i started off at the heart rate zone i needed to be at. The decreased incline represents calf stretch gains to me. I need more dorsiflexion to get deeper on my squat.

These are called controlled articular rotations, and this video is super sped up. CARs are meant to be done very slowly- these aren’t just hip and arm circles here. I’m actively pushing into every last inch of available range of motion that I have, with the goal of increasing that ROM over time. . . I’m moving incredibly slowly, but sped up the video 5x the speed so you wouldn’t get bored, lol. This is completely different from stretching. This teaches my body to have strength and control in this range of motion, which helps create strong, healthy joints. . . When done correctly, you’re working so hard with these that you actually break a sweat. I once heard someone describe movement as “nature’s anti-inflammatory pill,” and it’s so true. . . If you don’t train your ROM, you’ll lose it- and this is especially important as you get older. It’s also really important to understand that you do NOT have to let age be a limiting factor- you’re not destined for decline. Let’s talk protein bars! - Before I even start, I truly believe focusing on making nutrient dense foods should be a top priority but let’s be real, life gets hectic & sometimes (prob majority of the time) grabbing something quick to eat is the easiest thing to do - Whenever that happens, a high protein snack is definitely one of the better choices & will help keep you fuller for longer! - Because of that, protein bars are my go-to (srsly if you know me, I literally ALWAYS have one in my purse or back pocket🙃) - BUT with the dozens of different types of protein bars in stores that all have the intent* of coming off as healthy, what’s the best option? •• Personally, I make that decision based off of three main things: 1️⃣ Type of protein: I always choose plant based, or egg white protein bars over anything with whey considering whey protein can cause a lot of inflammation/bloating/digestion issues and more (whey has done all of this to me) - 2️⃣ Ingredient list: If the ingredient list to a simple protein bar is a mile long, I can pretty much guarantee it is filled with lots of chemicals, artificial sweeteners, inflammatory ingredients, and a million fancy names for “sugar” (tip: if it ends in “-ose” its sugar! Think fructose & sucralose). I look for the shortest list of ingredients, but filled with the most nutrient dense items to ensure that my body can actually digest it normally, and still make me feel good - 3️⃣ Amount of Sugar: Speaking of sugar, sure it’s okay to have higher amounts of it in moderation but when a protein bar is clocking in at a solid 17-20g that’s no bueno to me🙅🏼‍♀️ •• What are my top choices? @nocow (mint cacao & carrot cake are my fave) @squareorganics (Chocolate cherry coconut is the bomb) @rxbar (love chocolate chip & choc sea salt) - Allll of these align with the type of protein I consume & contain quality sources, their ingredients not only are short lists, but they’re also very pure, and even though for some the sugar content is a tad high, it’s from natural sources like dates! - Sooo if you’re looking for some options, I recommend any of these! •••• CURIOUS👇🏻 What do you look for in high protein snacks/bars?

Nutrition matters more than exercise. - When clients come to me for coaching, most of them say something like, “I’ve tried every diet and nothing works.” - “I don’t eat a lot of carbs.” - “I eat healthy 90% of the time.” - Most often, we don’t realize how much me are actually consuming in our little snacks, morning drinks, or healthy salad. - And a lot of people don’t know it’s not always WHAT you’re eating but HOW MUCH you’re eating. That’s where tracking macros comes in. - Tracking your food isn’t a lifestyle that everyone wants. And it’s not necessary forever. It is a great tool to teach you about the different nutritional values of what you’re eating. It’s also good to track if you naturally under-eat or over-eat. It can hell be an accountability partner that you need. - As a woman, we want the right curves in the right places. For some silly reason our brains love to trick us into believing that if we want success it has to be HARD to achieve. We have to give up the things we love, we have to suffer, EARN our success. Would you believe me if I told you that was all BULL? 🔅 Successful people make decisions based on one simple question- what would this look like if it were easy? Its so very simple, yet so effective to ask yourself when you are feeling overwhelmed and want to give up. 100 DAY SQUAT CHALLENGE 👍🏼 ・・・ 100 Days of 10 min squats 🍑✨ __ From August 1st I will be doing 10mins of squats for 100 days. Yes, I’m a glutton for punishment as I’ve just completed my abs challenge: #100daysof10minabs This challenge will start on the 1st of August🤸🏻‍♀️ I’ve done my research & I’ve decided to stick with the 10 min timeframe program because I truely believe doing the movements correctly is more important then smashing out a high number & not doing the best squats you can do. My personal warm up, release and rehab that I do before my shoulder and upper back workout 🤗💖 Strap rotations x20 adjust to shorter length every 5 rotations TP ball warm up release- keep ball in between spine and scapula, working from upper trap area down to just below bottom of scapula. Arms overhead, Rock back n forth or side to side on tight spots. Components of a pistol squat and a shrimp squat, with more flow and rotation than those movements on their own. Is this strength? Mobility? - - I’d say it’s a strength-focused expression of mobility. Without the requisite hip and ankle mobility, I could never get into these positions to begin with. But there’s a ton of single-leg strength required here as well. - - Sometimes you see people on IG post these exercises and you think “I want to try!” and then you fail😂It’s happened to me a million times! I gotta say: DON’T TRY THIS! I’ve spent a long time building up my strength, and the average knee, hip, or ankle wouldn’t handle this so well ;) - - Most people probably don’t care to ever be able to do this, but the way I trained in order to be able to do this has given me a strong, resilient body that can do other pretty amazing things as well. I train my clients to increase their strength, mobility, and work capacity…...and the 12-week program I’ll be releasing in November will go real deep into all of this. - - It’ll be a deep dive (didn’t want to use the word deep twice, but whatever) into exercises, movements, and flows that will make you really, really strong. New on the blog: Guidance for the New (Gym) Kid. _ This is part rant and part guide. It recently was brought to my attention that 80% of people haven't been in a gym. That's huge! The big reasons behind this are feelings of shame/embarrassment and just not knowing what to do. _ This got me all riled up because fitness pros, in my experience, are the least judgemental. It's pretty impossible to be a pro in this field for so long and continue to judge anyone for their starting point when you meet so many people with so many different stories. _ ALSO - this industry is doing a serious disservice to that 80% that need convincing to get to the gym because fitness marketing is based on making you feel insecure about your body to get you to buy into it. This is wrong on so many levels and definitely isn't going to convince people that fitness is actually on their side. _ In this post, I rant further but I also give what I HOPE to be some solid advice to ease people into the fitness world. ▪You're not going to feel like it▪ It's true, at some point or another you are going to have to do something you dont feel like doing. What often comes along with that reality is stress, fear and anxiety (all of which are very much related). Why do you feel that? Well it's because we devise all these worst case scenarios of the things that could go wrong in that situation and we start to hyperfocus on them. Majority of the time, they never happen. Personally, I get this feeling when doing some sort of public speaking 😒 literally terrifies me. What helps? Preparation (lots of it), practice (repeat, repeat, repeat) and confidence in what I know. And what I know is that I. will. be. okay. Really. YOU will be okay. So do the hard things, do the scary things, they will reward you 10 fold. The lurking fear of the unknown is what will paralyze you, but guess what...you cant control the unknown...but you can control how you prepare for it. So instead of drowning in the fear of the unknown, take a more proactive approach. Start coming up with solutions. Tell yourself it's going to work out as it should. You can handle it ❤

I did the PFT from #fitnessblender on Monday (without the mile run and the sit and reach, substituting high knees instead) and let me tell you, I was dying afterwards. My legs were sooooo sore. I managed to get 40 #squats 15 #halfpushups 57s #plank (from elbows) and only 36s of high knees. Sigh, my cardio needs major improvement. Yesterday, I took a rest day for the sake of my legs. Today, I did a 10 min upper body workout and a tiny bit of yoga. Lil’ kettlebell flow to try! It goes like this: single leg romanian deadlift (check yesterday’s post for tips on this!), to single-leg “airplane,” single arm overhead squat, single arm press, then rotate up toward the KB, stand up. Repeat on the other side. - - This is tough! It requires body control, strength, and mobility. Do each piece individually before stringing them together. The RDL to airplane movement is a balancing act- don’t put your other foot down onto the ground if you can help it while you’re pulling the KB in toward your chest. - - The rotation at the end, where I’m looking up at the weight, is hard, too- make sure you don’t look up too quickly or you may lose that balance and the weight can swing backward. - - Once you feel like you have each component down, string them together into this flow. Run through the flow multiple times, or try it with a heavier weight. - - Additionally, you could add reps. So I’m showing it here as just one rep per exercise, but you could do something like 5 reps of each as you string the flow together (so 5 RDLs to 5 airplanes to 5 squats, etc). - - If you have trouble with the single leg RDL, do a standard RDL with both legs until you get the feeling of the flow. Who wants to be able to complete an unassisted pull-up?! 💪🏼 to me a pull up means mastering my body weight and feeling like a complete badass! Here are a couple of exercises that helped me get there .. 👉🏼Band assisted pull-ups: I used higher reps for these. Start with a thicker band and drop down as they get easier 👉🏼Negative pull-ups: use a box to jump to the top of the motion, use a count of 5 to lower all the way to the bottom of the motion 👉🏼Bar assisted pull ups: position the bar on the rack so that when you are seated you can almost touch the bar. Perform a pull up motion using just your upper body weight

I said aloud everything that I loved, and how grateful and lucky I am to be me. To even be here is an honor and a blessing. Mobility: strength in a full range of motion. Flexibilty is cool, but it’s really just a party trick😉 - Can you move your body in a wide range of motion and have CONTROL of it? Or do you feel restricted? - Why does mobility matter? I’d say quality of life. Moving pain-free. Not feeling stiff, achy, and unable to easily move through a variety of novel positions. If you don’t train your mobility, you’ll lose it. - Another reason it matters- people who have good mobility are fit, strong, and relatively “bulletproof.” They can do difficult exercises with greater ease because their bodies allow them to be in those positions without restriction. - At first glance this looks like just a strength movement, but it’s more than that. This is the single leg Romanian deadlift-lower body and core strength, hip and hamstring mobility, and balance all in one movement. Do these without shoes on! - Shoes greatly constrict your foot’s ability to act like a foot, and forces it to be flat. Without shoes, your toes will flex and grip the ground, giving you a ton more balance and stability. - If you’re new to this movement, try holding the weight in the opposite hand, and using your other hand to touch something for balance. - Start slowly with a light weight to ensure proper form. This exercise isn’t about moving as much weight as possible- it’s about body control. - Let me know if you try this!
