FAT LOSS, MUSCLE, AND STRENGTH by @jmaxfitness - You have 100% control over how your body looks. - The good news is that it's easier than you think to reach your goal. It doesn't matter if it's fat loss, muscle gain, or strength, these goals are all related. - If you want to get stronger, spend a majority of your time (80%) training in the 1-5 rep range. Lift heavy! The other 20% should be dedicated to building muscle in the 8-20 rep range. - If you want to build muscle, you'll need to train in all rep ranges. Spend 80% of your training in the 6-15 rep range, 10% in the 1-5 rep range, and 10% in reps 16+. Eat in a Caloric surplus! If you're not gaining at least 2lbs per month, then you're not eating enough. - For fat loss, train exactly the same as for when you want to build muscle. Lean Bulk Phase 2 Day 206 . The second time around is always better ๐Ÿ˜€ . Weighed in at 87.2 kilos this morning which is on point! Still trying to keep the weight gains to around 0.25-0.5 kg per week and so far everything is progressing quite smoothly . Meal Prepping has made a huge difference for me this time around. During my first Bulk I didn't really do much meal prep. . As a result, I had a pretty hard time getting in the daily surplus calories that I needed, so by the end of the day Iโ€™d reach for the most convenient meals which would usually be unhealthy fast foods (Y'all feel me?) . This is why I ended my first bulk fairly bloated with quite a bit of unnecessary fat. When this happens you have to spend more time during a fat loss phase and it also increases your chances of losing muscle . However, this time around sitting at 87 kg I feel a lot less bloated than I was during phase 1 at 87 kg and Iโ€™ve also been monitoring my surplus and macros closely to maximise the muscle gain without adding too much additional fat . Itโ€™s motivating to see that meal prepping is paying off . Moving forward weโ€™re going to be dialing in our meal prep even more . HOW TO COMBINE PROTEINS, CARBS, AND FATS by @jmaxfitness - Let me preface this by saying that this only works if you're eating the right number of Calories for your goal, and enough protein to support your goal. On top of this, you need to be lifting in the gym on a regular basis. - If you don't have the above covered, you have no business playing with these advanced techniques. Get your bases covered. - But if you're someone who DOES weight train, eat the proper amount of Calories, and lift, then you're in for a treat. This is basically your meal timing cheat sheet - bro approved. - Everything here is pretty self-explanatory except the bottom two images. Pre-workout, to sustain your training and to kick-start your muscle recovery, you want protein, carbs, and fats. I like eating a bowl of oatmeal with protein powder and coconut oil. 40g protein. 30g carbs. 10g fat. - Before bed, carbs are your friend. They'll help you transform from an angry Wookie to a peaceful Ewok, allowing you to feel relaxed before bed, and load your muscles with glycogen for training the next day. I'm looking back at old photos and seeing how skinny as I was 2 years ago, I can only imagine the hard work I went through to get there. I've gone from 58 kg to 66 kg over the past 2 years. Am I sad? When creating your next bulking meal plan, make sure to take these into consideration: - (1) EAT IN A CALORIC SURPLUS: It's simple. If you don't eat enough, you won't grow. If you want to ensure a good surplus, a good range to shoot for calorie-wise is you bodyweight (lbs) x 16-18. - (2) EAT SUFFICIENT PROTEIN: You need to eat enough protein so your muscles can properly recover. Normally around 1g per pound of bodyweight is a good number to strive for. - (3) FOLLOW THE 80/20 RULE: This rule helps with sustainability in your diet. Lean bulk day 205 . Genetics takes a big role in how our muscles are shaped and the speed at which they grow . For example, although I work out my muscle groups evenly, I don't have to do much for my triceps. Since I started working them out they've grown very easily . However, everything else like my chest, delts, legs and abs etc, I have to work very hard to make little progress . The most recent project I've been working on is bringing up my rear delts. It's a muscle group that is often neglected. However, If you bring up the rear delts you'll have a more complete shoulder look . As a result, I've committed to hitting them 90 days straight . Currently, on Day 13 of 90 and I'm noticing much better mind-muscle connection when targeting my rear delts . Should be interesting, can't wait to see how the results turn out . UPPER/LOWER SPLIT MUSCLE WORKOUT by @jmaxfitness - Check out the link in my bio for your free DecemBULK workout. - After you've gained your first 20-30lbs of muscle, it's time to move on from a full body routine to an upper/lower split. - The beauty of the Upper/Lower Split is you can start to use Daily Undulating Periodization or Non-linear Periodization to build strength and size. - The first half of the week is geared towards getting stronger in the 4-8 rep range. Strength builds muscle. There's a reason why everyone in the gym always looks the same year-in and year-out, and it's because they don't get stronger. On top of this, the strength you build at the start of the week allows you to eventually lift more weight later in the week for your Hypertrophy (muscle building) days. - For the Hypertrophy days, you're working in the 8-12 rep range (sometimes all the way up to 20 reps, just not in this specific example). The goal is to get a solid pump, feel the contraction in the muscle, and trying to add weight or reps in the given rep ranges. - Try this workout out and let me know how it goes. BRO DIET VS MUSCLE DIET byย @jmaxfitness - Bro diets suck, are not fun and are not sustainable for 99% of the people reading this. - Which means you probably shouldn't be doing a bro diet. - Instead, I recommend a flexible diet. One where you track your macros (Calories and protein). For calories, use the formula in the image above. So if you're 150lbs, eat between 2,400 - 2,700 Calories per day. For protein, if you're 150lbs, eat a minimum of 123g of protein per day. - From these calories, at least 80% should be "clean" foods (meat, poultry, fish, vegetables, potatoes, rice, oatmeal, fruits etc). The other 20% can come from whatever you want including ice cream, pizza, cookies or whatever your heart desires. For example, if you're eating 2,700 Calories per day, 2,160 Calories go towards "clean" foods, and 540 Calories can come from WHATEVER you want to eat. - I like this approach because it gets you results, but it's much more sustainable. How many times have you tried a Bro Diet and wanted to shoot yourself after a single day? How many times have you "cheated" on your bro diet and binged? This is much less likely to happen if you're eating a flexible diet. Just remember, if Joffrey Lannister, Darth Vader, Biff Tannen, and Lord Voldemort were to start dieting, they would all use Bro Diets.
