ROW TO GROW . Chest and back superset comin in hot!! Did you know that barbell rows are one of the most effective back exercise? Along with pullups they stimulate the most muscles — you could basically get by doing just barbell rows and pullups and get RIPPED. So me, I do barbell rows every week after learning that and I LOVE em. Just remember to keep your back flat and pull with your elbows. I prefer an underhand grip as I feel I get a better squeeze and engagement in my back, but overhand is great too — do what you prefer. . I superset this with plain and simple pushups — but plain and simple doesn’t mean they’re not super effective. Go to absolute failure and you’ll spark gains plus work on muscular endurance whereas you probably lift for muscular strength on other typical chest moves (i.e. any pressing motion). . Give this a go and let me know how worn out you are after! Well, the program calls for 2RM testing this week. Started the week with these squats. Called it at 405 due to technical breakdown on the second rep. Overall, I'm happy with these... Big jump in weight from a month ago and no pain. Gotta clean things up though. Followed this with paused squats for 3x3, 100 total KB Swings at 32kg and some miles on the bike.

Bringing you my shameless selfie for my next post.. 🤷🏻‍♀️ #sorrynotsorry BUT...one of the most common concerns I get on my new client enrollment forms is that they’re nervous to have to give up sweets, or comfort food, or even beer. And my initial reaction is, don’t you know I coach flexible dieting?!?! 😜 Their concerns are valid as they are starting a new journey with a new approach to eating, but it’s not really all that different of an approach. You just have set target macros to stick to, and you get to choose what you want to eat! So if you can fit icecream into your macros, go for it. If you want a candy bar, fit it in. If you are going out to eat with friends, don’t be scared, you can do it! AND you can still progress. I have an extensive nutrition and macro guide you get when you sign up for coaching and it goes over everything you need to know about flexible dieting. So don’t worry, food is food, and you don’t have to give up anything!! 🙌🏼

A brilliant post from @viviennehobson about keeping your body shape whilst traveling! ❤️ Sooo one thing I incorporate when I go away is Intermittent fasting. This is something I’ve actually incorporated the past couple of months into my daily life because I find it’s really helping me stay on track with my calories. If you guys don’t know intermittent fasting is basically fasting for a period of time and then consuming your calories for that day in a shorter time frame let’s say. For example when I am away I would skip breakfast and would not eat till about 2/3 in the day. 🤚🏾 You may as why do I do this and is breakfast not the most important meal of the day.. 💁🏼‍♀️ Well for one there are plenty of studies that show intermittent fasting to be beneficial, also for some people it can be perfect for their lifestyle. For example being a nurse it can be hard to fit in 5 meals a day, especially sometimes when you don’t even get a break. Intermittent fasting allows me to save more calories for later on in the day. This suits me because when I am most hungry is the evening time and if I’ve had breakfast this is usually when I’ve no calories left for the day. This allows me to bulk up on my meals and have more grub in the evenin.. 🙋🏼‍♀️ 2. Drink plenty of water. Because your not eating your normal foods and because you may not be eating the healthiest. You body is going to hold onto sodium(salt) this in turn causes you to retain water therefore giving you that watery look. So keeping hydrated definitely helps with this. 📚 3. Organize your meals. If you want to have a few drinks or a nice meal. Just save a reasonable amount of calories for that. Therefore you don’t have that guilty feeling and can still enjoy your holiday. ✅ 4. Move more. Having the gym isn’t always an option when your away. When I know I’m not gonna get exercise in, I just ensure I move more. This is just an example of some of the things I prepped this week to stay prepared 🙌 BREAKFAST: PB banana overnight oats = life I added protein powder to kick up the protein this week. LUNCH: teriyaki chicken lettuce wraps- I added mushroom for volume (lettuce not shown). Weekend: stallinf your progres vs improving.⚖ It's a choice - so choose second option! • Stay active - don't spend the whole day in bed even if it is your rest day. Go for a run or a bike ride, play in the park, enjoy your time doing something active instead od netflix&chill!🚵‍♂️🏊‍♀️⛹️‍♀️ • Do your errands while adding a bit extra: I tend to do my weekend shopping in few different shops and inatead of using any type of transportation I walk. This way I ensure that by the end of the day the least I did is hit those 10k steps!👣🛒 • Don't skip gym unless it's your planned rest day. Don't be lazy and get it done, you will feel way better enjoying the rest of the weeken after!🏋🏼‍♀️ • Also don't go crazy with 'cheat meals', don't make it into 'cheat days'. Make wise choices and just have something extra if you really want to, but not everything extra 😂 • Stay hydrated! It's my problem not gonna lie, I have no issue drinking plenty of water when I'm working but weekends are trickier so drink water! Loads of it!🏞

In the picture above as you can see the incorrect way has my elbows flared which is putting stress on my shoulders and not contracting the chest correctly. Here’s how to do the exercise the right way! ⬇️ - 🤷HOW TO PERFORM THIS EXERCISE . 1. Sit down at the chest press machine with your back up against the back rest and torso erect. 2. Grab the handles with your palms-down, tuck elbows do not flare them. 3. Push the handles away from your body by contracting the chest, until the arms are close to full extension 4. Bring the handles back towards you as you breathe in. 5. Repeat for the necessary amount of reps! - - ❌ DONT DO IT❗️ 1. Do not flare your elbows when pressing 2. Do not raise your butt off the pad 3. Do not press with bent wrists 4. For the past few weeks I've been questioning if I've even made that much progress this prep since it's gone so slow (probably because we're getting so close too and nerves are kicking in) and after looking at these side by side, I am feeling so proud! ----------------------------------------------- I hope if you're feeling down or defeated that you stick with it! I’ve been dealing with some knee pain which Google suggests might be “runner’s knee”, and then yesterday I woke up with a nasty cold! I foam rolled, iced, and rested and didn’t do my long run yesterday, but I knew I did not want to miss an 80DO workout so first thing after I woke up I got 8/80 Total Body Core done. It was tough and I was exhausted, but I did it! The rest of today is being spent on the couch to rest and get better. So it’s official. I will be competing in my first natural bodybuilding competition on 22nd July. It’s something I’ve always considered but I’ve never really had the Kohanas 🥜 to commit to it. Despite living a hectic work and social life, and with a holiday slap bang in the middle of my prep, I will be following #flexibledieting principles to prove it is possible to get very lean whilst eating the foods 🥘 we all love.. in moderation of course. 🚫Sobre sua Dieta❌ . . Se a sua dieta não permite flexibilidade… mude sua dieta, não seu estilo de vida; ❌ Se a sua dieta não é personalizada às suas necessidades e à sua realidade… mude sua dieta; ❌ Se a sua dieta não permite comer casualmente com amigos e familiares… mude sua dieta; ❌ Se sua dieta demoniza ou proíbe qualquer alimento ou grupo de alimentos ... mude sua dieta; ❌ Se a sua dieta faz rituais malucos pela manhã ... mude sua dieta; ❌ Se a sua dieta é tão restritiva que você é capaz de segui-la por apenas um período de tempo e, em seguida, assim que algo sai diferente do planejado, você come compulsivamente na primeira oportunidade… mude sua dieta; ❌ A mídia social está cheia de extremos - extremos alimentares, demonização de alimentos perfeitamente saudáveis, calorias extremamente baixas, etc… - O problema dos extremos é que, na maioria das vezes, eles não são sustentáveis. Realisticamente você só pode seguir uma dieta extremamente baixa em calorias, ou extremamente restritiva, sem variedade e flexibilidade por um curto período de tempo e quanto mais extrema a abordagem, geralmente mais extremo é o rebote. - Pizza, hambúrgueres, sushi estão sempre na minha dieta. Não porque eles são superiores ou porque eu quero trapacear na minha dieta. Mas porque comer esses alimentos regularmente de maneira CONTROLADA, na verdade, me permite fazer progressos a longo prazo. - E outra, eles contribuem para a vida não ser tão miserável. - Não quero tornar as coisas mais difíceis do que já são e não quero que outras pessoas ao meu redor sejam afetadas por minhas escolhas alimentares. A realidade é que treinamento e nutrição são apenas uma pequena parte da vida, e colocar tudo em espera - comida / vida social / relacionamentos / carreira / etc - só para ter um six-pack abs provavelmente não irá compensar a longo prazo, muito menos será este o caminho para a felicidade. - Seja qual for o seu objetivo, seja qual for sua preferência alimentar, qualquer que seja sua meta de composição corporal... Esqueça os extremos Esqueça a perfeição Vamos ser realistas E o mais importante, seja consistente. . #dietaflexivel

1⃣ Défice calórico – não há volta a dar, para perder peso terá que estar em défice calórico; sem esta condição não verá os números da balança a descer. Como já sugeri anteriormente, se não contabiliza as suas calorias, comece a fazê-lo, poia é a melhor forma de garantir resultados. . 2⃣1 grama de gordura = 9 calorias / 1 grama de hidratos de carbono = 4 calorias. Isto significa que pode comer um maior volume de alimentos na forma hidratos de carbono do que na forma de gordura. Pense comigo, o que lhe vai trazer mais saciedade: 30 gramas de azeite ou 100 gramas de aveia? . 3⃣ Não exclua/pare os treinos com pesos. Uma restrição calórica resultará em perdas de massa gorda, mas também de massa magra, é inevitável. Para minimizar a perda de massa magra deve continuar a pegar em pesos! . 4⃣ Opte por alimentos densos nutricionalmente. Com as calorias restritas, há uma janela menor para consumir as vitaminas e minerais necessários para uma “saúde ideal”, tornando assim as escolhas de alimentos mais cirúrgicas!

Did you set some real expectations for yourself this year- something you can maintain for a lifetime? . Short term fixes seem great & too good to be true (because they usually are) so keep in mind that nothing can replace hard work, knowledge, & discipline with proper diet & training. THIS is the fast track to your goals. . Build a database of your body via trial and error. Record data (sets, reps, PR’s, progress pics, gauge how clothes are fitting, look in the mirror, how certain foods make you feel, what digests best before the gym, what workout style you enjoy, the list goes on) ALL of these things (& plenty more!!!) will be useful in your journey- so be aware. When you encounter a road block, it won’t feel so daunting because you have been there done that. Gotta flank that problem & get around it. Not just accept defeat. . Moral: have realistic goals, actually do them, be proud. Very simple formula- putting it in action is what is difficult... . Accountability Everyday. Progressive goals towards YOUR lifestyle.
